Overview

A calorie deficit exists when you consume less energy than your body uses over time. Because the body’s energy needs vary by person and change with activity, body size, age, and weight, there is no single calorie target that works for everyone. A calculator provides an estimate rather than a prescription.

The usual process has three steps:

  1. Estimate your basal metabolic rate, or BMR, which represents the energy your body may use at rest.
  2. Estimate total daily energy expenditure, or TDEE, by accounting for normal movement and exercise.
  3. Subtract a moderate amount from estimated TDEE to create a calorie target for weight loss.

This approach is more useful than choosing an arbitrary number because it gives you a repeatable method. If your weight, activity, or schedule changes, you can run the estimate again. It also helps explain why two people following the same meal plan may need different portions.

How to estimate your calorie target

Step 1: Estimate BMR

One commonly used estimation method is the Mifflin-St Jeor equation:

  • For men: BMR = (10 × weight in kilograms) + (6.25 × height in centimeters) − (5 × age) + 5
  • For women: BMR = (10 × weight in kilograms) + (6.25 × height in centimeters) − (5 × age) − 161

If you know your weight in pounds, divide it by 2.205 to estimate kilograms. If you know your height in inches, multiply it by 2.54 to estimate centimeters. These equations use sex categories because the underlying formula includes different constants; they do not capture every individual’s physiology. People who are pregnant, breastfeeding, under 18, or managing a medical condition should ask a qualified clinician for individualized guidance instead of relying on a general calculator.

Step 2: Estimate TDEE

Multiply your estimated BMR by an activity factor. The following ranges are starting assumptions, not precise measurements:

  • Mostly sedentary: about 1.2, with little structured exercise
  • Lightly active: about 1.35, with some regular walking or exercise
  • Moderately active: about 1.5, with frequent exercise or a physically active routine
  • Very active: about 1.7 or higher, with demanding training or physical work

The result is your estimated maintenance calorie level, often called TDEE. It is the approximate amount you might eat to maintain your current weight under your current routine. Step counts, job demands, workout intensity, sleep, and spontaneous movement can all make the estimate higher or lower.

Step 3: Choose a moderate deficit

A practical starting point is often a reduction of roughly 10% to 20% below estimated maintenance calories. Another approach is to subtract a fixed amount, such as 250 to 500 calories, while keeping the result appropriate for your size, activity, and health needs. A smaller deficit may be easier to sustain and may support training better; a larger deficit may produce faster scale changes but can also increase hunger, fatigue, and difficulty meeting nutrient needs.

A calculator should not be used to justify an extremely low intake. If the proposed target feels difficult to maintain, affects your concentration or training, or leads to persistent fatigue, reassess the plan with a registered dietitian or other qualified healthcare professional.

Inputs and assumptions

The quality of a calorie estimate depends on the inputs. Enter your current body weight, height, age, and the activity level that best describes your average week, not your most active day. Use consistent units and avoid adjusting your activity category upward to account for a single long workout.

Activity multipliers are especially uncertain. A person who exercises three times a week may still be mostly sedentary outside those sessions, while someone with a physically demanding job may need a higher estimate even without formal workouts. When uncertain, choose the lower reasonable category and use real-world progress to refine it.

Calorie labels and food tracking also have limitations. Cooking oils, drinks, sauces, restaurant portions, and small snacks are easy to overlook. You do not need perfect accuracy, but you do need consistent enough tracking to identify a trend. Worked examples

Example 1: A moderately sized, mostly sedentary adult

Assume a 35-year-old woman who weighs 80 kilograms, is 165 centimeters tall, and is mostly sedentary.

  1. Estimated BMR: (10 × 80) + (6.25 × 165) − (5 × 35) − 161 = about 1,495 calories.
  2. Estimated TDEE: 1,495 × 1.2 = about 1,794 calories.
  3. A 15% starting deficit: 1,794 × 0.85 = about 1,525 calories.

In this example, approximately 1,525 calories could be tested as a starting target, provided it is appropriate for the person’s health and circumstances. It is not a guaranteed maintenance or weight-loss number.

Example 2: A larger adult with regular activity

Assume a 42-year-old man who weighs 95 kilograms, is 178 centimeters tall, and is lightly active.

  1. Estimated BMR: (10 × 95) + (6.25 × 178) − (5 × 42) + 5 = about 1,858 calories.
  2. Estimated TDEE: 1,858 × 1.375 = about 2,555 calories.
  3. A 15% starting deficit: 2,555 × 0.85 = about 2,172 calories.

Rounded to a manageable number, a target near 2,150 to 2,200 calories could be tested. A high-protein meal plan, adequate carbohydrates around training, and regular vegetables may make this target easier to follow than filling the same calories with highly processed foods alone.

When to recalculate

Recalculate your estimated calorie target when a meaningful input changes. This includes losing or gaining a noticeable amount of body weight, changing your work activity, beginning or ending a training program, or changing from frequent exercise to a largely sedentary routine. You may also revisit the estimate after a few weeks if your actual trend differs consistently from the expected direction.

Use averages rather than single weigh-ins. Daily weight can shift because of hydration, sodium, carbohydrate intake, digestion, and menstrual-cycle changes. Record weigh-ins under similar conditions and compare weekly averages over at least two to four weeks when possible. If the average is not moving and adherence has been reasonably consistent, reduce the target modestly or add a manageable amount of activity. Changes of roughly 100 to 200 calories can be easier to evaluate than a major cut.

If weight is falling faster than intended, hunger is severe, recovery is poor, or your target interferes with normal life, increase calories and seek professional advice. Recalculate the number, but also reassess the plan’s quality: meal timing, protein, fiber, sleep, hydration, and the practicality of your food choices all affect sustainability.

Use your calculator as a starting point, your food and activity records as context, and your multi-week trend as feedback. That combination is more reliable than treating any estimated calorie number as permanent.
